Plant Sources of Minerals in India: Iron, Calcium, Zinc

Last reviewed: · What changed: Answers to common questions added.

Til, ragi, pulses, nuts, seeds and leafy greens are India's richest everyday plant sources of calcium, iron, zinc and magnesium. Absorption is the catch: phytates and oxalates reduce how much you take in, so soaking, sprouting and pairing iron foods with vitamin C matter as much as the food itself.

Key takeaways
  • Til and ragi are the standout plant sources of calcium in Indian food.
  • Pulses, til, ragi and soya provide iron, but plant iron is absorbed far less than iron from meat.
  • Vitamin C with the meal increases iron absorption; tea and coffee with the meal reduce it.
  • Soaking, sprouting and fermenting reduce phytates and improve mineral absorption.
  • Supplements are for diagnosed deficiency; test before taking iron or zinc tablets.

Which plant foods are richest in minerals?

Approximate values per 100 g, from ICMR-NIN's food composition tables and KABO's own fact pages, which carry the detail and sources.

Food Main minerals Note
Til (sesame) Calcium, iron, magnesium One of the highest plant calcium sources
Ragi Calcium, iron Around 340–365 mg calcium per 100 g
Rajma and chana Iron, zinc, magnesium Soak and cook well
Soya chunks Iron, zinc Dense and cheap
Pumpkin and flax seeds Zinc, magnesium A spoon a day adds up
Palak and other greens Iron, calcium Oxalates limit absorption

Calcium in til, iron in ragi and vegetarian iron sources ranked give the numbers for each.

Why are plant minerals harder to absorb?

Plant foods contain phytates, found in grains, pulses and seeds, and oxalates, found in greens such as palak, which bind minerals and reduce absorption. Non-haem iron from plants is absorbed at a lower rate than haem iron from meat.

That is why palak, despite its reputation, is not the iron source it seems. Iron in palak explains the myth.

How do you absorb more minerals from plant food?

  • Pair iron-rich foods with vitamin C: lemon on dal, amla, guava or tomato.
  • Keep tea and coffee at least an hour away from iron-rich meals.
  • Soak pulses and discard the water; sprout moong and chana.
  • Use fermented foods such as idli, dosa and dhokla.
  • Do not take calcium supplements at the same time as iron-rich meals.

These habits cost nothing and often matter more than switching foods.

Do vegetarians need mineral supplements?

Not routinely. Iron and calcium deficiency are common in India, especially in women, but supplements should follow a blood test and a doctor's advice, because too much iron or zinc can cause harm.

ICMR-NIN's 2020 RDA for iron is 29 mg a day for adult women and 19 mg for men. B12, vitamin D and iron for vegetarians covers when to test.

What about magnesium and zinc on a vegetarian diet?

Magnesium is well supplied by whole grains, pulses, nuts and seeds; refined diets based on maida and polished rice fall short. Zinc comes from pulses, seeds, nuts and dairy, but phytates reduce its absorption, so soaking and fermenting help here too.

Magnesium deficiency in India lists symptoms and food sources.

Where KABO fits in

Food comes first for minerals, and a diagnosed deficiency needs a doctor's treatment, not a shake.

As part of a day's food, a KABO serving carries 26 vitamins and minerals alongside 23–25 g of plant protein. If you take iron tablets, keep them apart from calcium-rich meals and drinks, as this page explains.

Frequently asked questions

What are the best plant sources of calcium in India?

Til (sesame seeds) and ragi are the richest everyday plant sources. Ragi provides around 340–365 mg of calcium per 100 g, and til provides considerably more.

Which plant foods are high in iron?

Pulses such as rajma and chana, soya chunks, til, ragi and some greens. Plant iron is absorbed less well than iron from meat, so pair these foods with vitamin C.

How can vegetarians absorb more iron?

Add vitamin C to iron-rich meals, avoid tea and coffee around those meals, and soak, sprout or ferment pulses and grains to reduce phytates.

Do I need a mineral supplement if I am vegetarian?

Not automatically. Get a blood test if you suspect a deficiency, and take supplements only on medical advice, because excess iron or zinc can be harmful.

Is palak a good source of iron?

It contains iron, but oxalates reduce absorption considerably, so it is a weaker source than its reputation suggests. Pulses, til and ragi paired with vitamin C are more reliable.

Why are minerals from plant foods harder to absorb?

Plant foods contain phytates (in grains, pulses and seeds) and oxalates (in greens such as palak), which bind minerals and reduce absorption.
