Iron in Palak: Why Spinach Is Not the Fix You Think
Last reviewed: · What changed: Answers to common questions added.
Palak has a modest amount of iron and a reputation far larger than the number on the composition table. Raw spinach carries roughly 2.5–3 mg of iron per 100 g, and most of it is locked up by oxalate, so a katori of palak sabzi gives you less usable iron than a katori of dal. It is still worth eating — just not for the reason everyone says.
- Raw palak has about 2.5–3 mg iron per 100 g; dals and millets carry more.
- Oxalate in spinach binds iron and calcium, so only a small fraction is absorbed.
- Pair it with lemon or tomato and keep tea an hour away; that changes the outcome more than the quantity.
- A katori of cooked palak started as about 100 g raw — it shrinks a lot.
- If you are tired and pale, test ferritin before adding more spinach.

The number, and where it sits
The Popeye story has a decimal-point error at its root and a century of repetition behind it. Spinach is a reasonable source of iron, not an exceptional one, and the Indian Food Composition Tables put raw palak well below the dals and millets that most households already eat.
| Food | Iron per 100 g |
|---|---|
| Palak (spinach), raw | ~2.5–3 mg |
| Til (sesame), white | ~9–15 mg |
| Soya chunks, defatted | ~8–10 mg |
| Bajra (pearl millet), raw | ~6–8 mg |
| Masoor dal, raw | ~6–7 mg |
| Rajma (kidney beans), raw | ~5–8 mg |
| Kala chana, raw | ~5–6 mg |
| Ragi (finger millet), raw | ~4–5 mg |
| Moong dal, raw | ~3.5–4.5 mg |
| Rice, raw milled | ~0.5–1 mg |
Two things make the raw figure flatter still. Spinach is about 90% water, so 100 g is a large bunch that cooks down to a single katori. And it is one of the highest-oxalate foods in the Indian diet, which is the real problem.
Oxalate: the catch nobody mentions
Spinach contains oxalic acid in amounts high enough to bind much of its own iron and calcium into forms the gut cannot absorb. Studies of iron absorption from spinach consistently land in the low single digits as a percentage, which is poor even by the standards of plant iron.
Boiling and discarding the water removes some oxalate, at the cost of some vitamins. Cooking with a sour element — tomato, lemon, amchur — helps absorption of what remains. Neither trick turns palak into a dal.
The honest framing is that palak is a good vegetable with a fair amount of folate, vitamin K and carotenoids, and a small usable iron contribution. Eat it for all of those, not as a treatment.
Absorption rules that matter more than the food
Non-haem iron, the only kind in plants, is absorbed at roughly 2–10% depending on what shares the plate. That range is wider than the difference between most iron-rich foods, so how you eat matters more than which green you choose.
| What you do | effect on non-haem iron absorption |
|---|---|
| Add a vitamin C source to the meal (lemon, amla, tomato, capsicum) | Increases, often two- to three-fold |
| Tea or coffee within an hour of the meal | Decreases sharply - tannins bind iron |
| Large calcium dose with the meal (milk, curd, supplement) | Decreases |
| Soaking, sprouting or fermenting the grain or dal | Increases - phytate is reduced |
| Eating it with a little meat, fish or egg | Increases - the 'meat factor' |
| Cooking in an iron kadhai | Small increase, variable |
The tea rule is the one Indian households break most. Chai with meals explains why the habit matters and how to time it.
Who should test instead of eating more
Fatigue, pallor, breathlessness on stairs, brittle nails and a craving to chew ice are all reasons for a blood test, not a bigger bunch of greens. NFHS-5 found over half of Indian women aged 15–49 anaemic, and food alone does not reverse established iron deficiency in any useful timeframe.
| Group | ICMR-NIN RDA for iron (2020) |
|---|---|
| Adult women, 19–50 | 29 mg/day |
| Adult men | 19 mg/day |
| Pregnancy | 27 mg/day |
| Lactation | 23 mg/day |
| Women after menopause | 19 mg/day |
Ask for haemoglobin and ferritin. Ferritin is the store; haemoglobin falls only after the store is empty. If ferritin is low, a doctor will usually prescribe iron for several months, and diet becomes the maintenance plan afterwards. Nutrition at 61 covers why anaemia in an older adult always needs a cause found.
Do not self-supplement without a result. Iron is one of the few nutrients where too much does real harm, and iron overload is common in India in people carrying thalassaemia trait who were never told.
Putting palak to work anyway
- Cook it with tomato or finish with lemon; the vitamin C does the heavy lifting.
- Pair it with a dal or rajma so the meal's iron comes from several sources.
- Keep chai and coffee at least an hour either side.
- Alternate with other greens — methi, amaranth, drumstick leaves — which carry less oxalate.
- Eat it for folate, vitamin K and fibre, and let the iron be a bonus.
For the vegetarian picture as a whole, B12, vitamin D and iron for vegetarians sets out the three nutrients that need deliberate attention, and iron in til covers the seed that quietly outperforms every green.
Where KABO fits in
If a blood test has shown low ferritin or haemoglobin, the answer is prescribed iron and a doctor finding the cause. No shake does that job, and no page about spinach should pretend otherwise.
Where KABO does fit is the other half of making blood: haemoglobin is a protein, and a serving provides 25 g of complete plant protein with 26 vitamins and minerals, including the vitamin C that helps plant iron absorb. Drink it away from chai, as you would any iron meal, and let the dal and the seeds carry the iron.

Frequently asked questions
Is palak high in iron?
Moderately. Raw spinach has about 2.5 to 3 mg of iron per 100 g, which is less than most dals and millets. Its oxalate content also binds much of that iron, so the amount absorbed is low. It is a good vegetable for folate and vitamin K; it is not the best iron source in an Indian kitchen.
How much palak do I need for my daily iron?
Far more than is practical. The ICMR-NIN RDA is 29 mg a day for adult women, and at 2.5 to 3 mg per 100 g raw with poor absorption, spinach cannot reasonably supply it. Think of palak as one contributor among dals, millets, seeds and, where eaten, meat or eggs.
Does cooking palak destroy its iron?
No. Iron is a mineral and survives cooking. Boiling and discarding the water reduces oxalate, which can slightly improve how much iron is absorbed, though some water-soluble vitamins are lost. Cooking with tomato or lemon helps more than any cooking method.
Why is the spinach iron myth so persistent?
It traces to a nineteenth-century figure that overstated spinach iron roughly tenfold, repeated for decades and reinforced by the Popeye cartoons. Modern composition tables, including India's, put spinach in the middle of the range for plant foods.
Can I take iron tablets along with eating palak?
Only if a blood test shows you need them and a doctor has prescribed them. Iron supplements taken without deficiency can cause harm, and some people, including those with thalassaemia trait, accumulate iron. Test ferritin first.
How much iron is in 100 g of palak?
Raw palak (spinach) has about 2.5–3 mg of iron per 100 g. Values vary with variety and preparation.
Palak me kitna iron hota hai?
Raw palak (spinach) has about 2.5–3 mg of iron per 100 g, according to the table on this page.
